What heart rate is safe for mountain hiking?
Every time I see athletes trying to “run” to the summit with a heart rate of 170+, I know they’ll give up after an hour. In the mountains, it’s not the fastest who wins, but the most economical.📌
Mountains are a marathon, not a sprint.
The biggest mistake is starting at a fast pace. Our goal is Zone 2 (Aerobic). Here, the body runs on fat and maintains energy for 10-12 hours of exercise.

🔑 HEART RATE ZONES FOR MOUNTAINS:
▫️ Zone 1 (40-50% reserve) — warm-up, first 15-20 minutes
▫️ Zone 2 (50-60% reserve) — MAIN working zone ⭐ fats instead of glycogen, you can talk in sentences
▫️ Zone 3 (60-70%) — threshold, only on steep sections for 10-15 minutes
▫️ Zone 4-5 (70%+) — only short bursts, not systematically

Why is Zone 2 the main one?
1️⃣ Fuel economy: you burn fat, preserving glycogen for the final push.
2️⃣ Less lactate: your muscles don’t get clogged up, so you can continue on the second and third day.
3️⃣ Safety: at a low heart rate, your brain makes better decisions. You notice cracks, changes in the weather, and your partner’s mood.
🌬️ HEIGHT CHANGES THE RULES
At 4000+ meters, your resting heart rate naturally rises due to hypoxia—this is normal. Don’t force yourself to maintain a flat pace.
Above 3500-4000 m, the reference point shifts from clock numbers to a “conversational test”: if you can’t say a sentence without pausing for breath, slow down.
📊 Formula for calculating working heart rate in the mountains (Karvonen method):
(220 – age – resting heart rate) × 0.6 + resting heart rate = lower limit of Zone 2
Example: 35 years old, resting heart rate 60 → 135 bpm.
Для меня достаточно комфортно идти в гору, когда я иду на пульсе 100-100 уд/мин. На пульсе 125 чуть чаще дышу, но все еще хорошо. При пульсе 130-135 есть ощущение, что я иду в гору, но все еще могу разговаривать без одышки, после 140 уже чувствуется усталость и тяжесть 😃, словно все-таки я иду в гору.
Heart rate monitors and smart gadgets. Modern smartwatches are a great choice. When training (running, trekking, or mountain climbing), they show you which zone you’re in. So, when climbing, try to stay in the blue zone and spend as little time in the green as possible.
